Behavioral Activation Planner: Small Actions When Motivation Is Gone
A weekly planning worksheet based on behavioral activation — schedule small, achievable actions before motivation shows up, not after.
Behavioral activation is one of the best-supported approaches for low mood, and it runs counter to how most people try to solve it. The instinct is to wait until you feel motivated, then act. Behavioral activation works the other way: you schedule a small, specific action regardless of motivation, and the mood lift — when it comes — follows the action rather than preceding it.
How to use it
For each day, plan one small activity in each of these three categories. Small is the point — the goal is momentum, not a productive week.
Achievement. Something that gives a sense of accomplishment, even tiny — replying to one email, washing a single dish, making the bed.
Connection. Something involving another person, even briefly — a text to a friend, a two-minute call, saying good morning to a neighbor.
Enjoyment. Something you’ve enjoyed before, even if you don’t expect to enjoy it right now — a specific song, five minutes outside, a favorite snack.
Then, after each activity, jot down two numbers from 0–10:
- Mood before — how you felt right before doing it.
- Mood after — how you felt right after.
Why the “before/after” numbers matter
The point isn’t to prove the activity fixed everything — it usually won’t. The point is to build evidence, in your own handwriting, that action changes mood at least a little, more reliably than waiting for motivation does. Over a week or two, a pattern usually becomes visible: mood after is consistently a bit higher than mood before, even on hard days. That pattern is the thing to trust when motivation itself can’t be trusted.
Keep activities genuinely small. If something on the list feels effortful enough that you’re avoiding even writing it down, it’s too big — shrink it until it’s almost embarrassingly easy to start.
